For all current SJA runners as well as alumni. There will be an easy mileage run on Friday, 9:00am at Mastick. Pick your distance, pick your pace.
Have a great new year! Set some goals!

2008 season in review
This past weekend the 2008 "campaign" ended with a strong performance at the state meet in Columbus. It marked the 8th trip in the past 9 years to the state meet - no other girls Division one program has gone more often than SJA (Colerain, the cotton candy team, has also been there 8 times). The temps got pretty warm by the last race of the day so overall the field ran fairly slow. However our team ran very well for themselves. The team finished 12th out of 16 teams, which was actually higher than predicted by the state coaches poll.
Leading the way this time around was freshman Jessica Sirchen, who PR'd (one of the few in the whole field) in 19:44. Senior Kelly Gallagher was next in 19:55. Juniors Gabby Kreuz and Taylor Whisler both missed PR's by 2 seconds (20:19 and 20:31) to finish 3rd and 4th for SJA. Senior Kristin Karn held on to finish 5th in 20:34. Erin Gaffney, 21:05, and sister Hannah Gaffney, 21:45, rounded out the line-up for the Jags.
It has been a fantastic year, and as mentioned at the banquet on Nov 5th, much of the credit has to go to the senior captains (Kelly Gallagher, Colleen Gallagher, Melissa Bresnahan) and the team itself. But a lot of the credit has to go to the runners who came before them including the seniors from last year. Tradition goes a long way, but classy behavior takes it the rest of the way.
Be sure to check out the poem link on the right as well as the updated class record and all-time list.

Directions to Scioto Downs for State Meet
I HIGHLY suggest you have a mapquest or google map of the area. The back door way can save a lot of time, but there are turns that can get you lost.
Cost of admission to the meet is $8.00 this year.
Directions to Scioto Downs
6000 South High Street
Columbus, OH
1 - **The standard technique
I-71 South THROUGH COLUMBUS
• If you are not familiar with I-71 in Columbus, you should know it hits downtown, makes a right turn toward the West, then has an exit to go South again when you’ve left downtown. Watch for the signs!
• Continue on I-71 South (toward Cincinnati)
• Take I-270 EAST for one exit
• Exit I-270 at Rt 23, which you will take south Scioto Downs is on the left side of Rt 23 about 2-3 miles south of I-270
2 - **The backway (the Kieser method, which is much faster)
This method is only for the directionally-skilled people of the world. This can save 10-30 min depending upon the traffic on Rt. 23. It is faster this way because there is much less traffic and you will be turning right into the parking lot instead of turning left, which takes forever.
Follow all the same directions above, but DO NOT take I-270. Continue south on I-71 to the next exit called Stringtown Rd.
• Turn left (east) on Stringtown and follow until it dead ends into Jackson Pike
• Turn Right on Jackson Pike
• The next turn is the hardest to find…You will be looking for Hibbs Rd, which is only on the left. It is small and comes up quickly. If you miss it you can continue to London-Groveport Rd (refer to the map).
• Take Hibbs until it dead-ends into London-Groveport and turn left on it.
• Take London-Groveport to Rt. 23, where you will turn LEFT. Scioto Downs will be on the right about 1 mile up from London-Groveport Rd.
Cost of admission to the meet is $8.00 this year.

For the week of Monday Oct 27
A quick reminder that money for the Fall Sports Banquet is due Tuesday of this week. The forms have been passed out to the team twice. Please get uniforms turned in if that hasn't been done yet.
Well - even though many of you are done, the good news is 9 of you AREN'T!!! If you were there Saturday you saw one of the most exciting (and nerve-wracking) races in school history. The team laid it on the line and showed that we are one of the best prepared post-season teams around! Below is the schedule for the week. There will be more info posted on the website as the week progresses. We are looking into the possibility of a "spirit bus" going down Saturday to cheer the team on.
All are invited to join in. The two official alternates are Hannah Gaffney and Celine Mangan. They will be practicing and traveling with the team all week.
Monday, Oct 27 - varsity practice at Mastick at 11:00 AM - easy 6 or 7 mile run.
Tuesday, Oct 28 - practice at SJA after school - brief meeting in 331, easy 30 min run, light lift
Wed, Oct 29 - practice at mastick - begin warm up at 3:30...light workout including an AT run then a few 400's after
Thursday, Oct 30 - typical Thursday - done early!
Friday, Oct 31 - team leaves for Columbus at 11:30. Jog course, go to hotel (tbd), get dinner, etc...
Saturday, Nov 1 - state meet at Scioto Downs in Columbus. Start time 2:50. The weather should be great!
More to come!!!

District Hardware!
The Edgewater District was more competitive this year than its been since the "super districts" nearly 10 years ago. With first place essentially unattainable for most teams, the goal was getting the second place trophy. It boiled down to SJA, Strongsville, North Royalton, and Shaker Hts for that spot.
Going in the team knew the order would probably be shaken up, but some big-time performances really turned heads. Most notably was the stand-out run by junior Taylor Whisler who made everyone proud with a big PR of 20:29. She finished as 4th girl on the team, her best ever for SJA. In front of her was Kristin Karn (6th, 19:23), Kelly Gallagher (11th, 19:58), and Jessica Sirchen (12th 20:00). Gabby Kreuz was the fifth scorer (27th, 20:40), Erin Gaffney (29th, 20:51), and Melissa Bresnahan (40th, 21:14) rounded things out.
The team wants to thank the parents and JV runners for their great support as well as the always appreciated fans like graduates Kenzie Bova, Jordan Daugherty, Sarah (and JJ) Welch, Katie Mone, not to mention Mr. and Mrs. Wolff who always come down for the district show. With all the comptition going on its a great reminder of the pride, tradition, and family atmosphere that this program has developed.
Next stop: JV runs at Walsh then Regionals at Glen Oak HS in Canton.

Week of Monday, Oct 13 (and beyond)
Please note: If you have any pictures from this season that you would like for me to use for the slideshow, please put them on a CD and give them to me soon. It takes too long to put the show together in the last week when I'm receiving last-minute pictures.
Ladies - this is it, the beginning of the second season (post-season). If you haven't been doing things correctly before, then you definitely should start today!
Monday, Oct 13 - Workout at Impett Park after school. All wup and wdn to be done there on grass. 3 sets of 4 x 400. Done by 5:30 - be picked up at Impett Park.
Tuesday, Oct 14 - Typical Tuesday. Done by 5:15.
Wednesday, Oct 15 - workout at Mastick - AT run with some speed work afterwards. Done by 5:15.
Thursday, Oct 16 - typical thursday with last Yoga day! Done by 5:30.
Friday, Oct 17 - pre-meet day (even for non-varsity runners). Start with meeting in room 331, then stretch and short run. Done by 5:00. Dinner at KGrrs, I believe.
Saturday, Oct 18 - Districts. Top 7 (Karn, KGrr, Bres, Kreuz, Sirchen, Whisler, EGaff). A plan will be hatched later, but typically we meet for a movie around noon then head to the meet as a giant team on the bus. If the school is available we may do this again, but I have to check the schedule. Race time 4:05!
Sunday, Oct 19 - there is a slight possibility the varsity may be asked to set a few hours aside to travel to the regional site (wherever it may be) on this day if I can get the van. If its Boardman, you should see the course because of the footing, if its NOT Boardman you should see the new course regardless.
Monday, Oct 20 - last meet of the year for JV at Walsh. Frosh and Soph run together in one race and Juniors/seniors together in a separate race. Times to be announced.
Tuesday, Oct 21 - ???
Wednesday, Oct 22 - If varsity doesn't travel to regional site on Sunday, then definitely on this day (since we have early dismissal). At this time my guess is the alternate site will be at Glen Oak High School in North Canton, which is actually 20 minutes closer than Boardman.

Gilmour Results
The Gilmour Invite provided another week of faster times and ANOTHER open win by yet a different freshman.
The varsity team was asked to sit back for a mile to keep all 7 runners together before they were turned loose. The mission was accomplished as 7 runners hit the mile together in 31st place at 6:31. Kristin Karn worked all the way up to 9th place, with Kelly Gallagher getting to 17th, Melissa Bresnahan 20th, Erin Gaffney 22nd, Gabby Kreuz 23rd, and Jessica Sirchen 24th. As a team, the Jags were 3rd behind Solon and Mentor, both are teams that have crushed SJA earlier in the season but are barely holding off now.
In the open race freshman Celine Mangan stole the show with the first win of her CC career in 20:54. She did this with the help of senior Hannah Gaffney who ended up third. Many other huge performances were recorded on the day including letter-winning times by freshman Maggie Boyer and junior Marie McNamara. Check out the all-time list and class level records in the "links" section to the right to see all the changes. As a team, the JV (running short-handed) won the championship over perennial open powers Solon and Mentor.

Mudfest at McDonough!
It was a brutally wet day at Forest Hills Park for all competitors. The further into the day we went the harder it rained and the muddier the course became. Conditions for the earlier races were completely unlike those for the last races, and the times reflected that fact. The famous hill was actually scarier to run down than up for most runners.
The first group to run was the JV team, which for us was our "C" team as we ran two varsity squads. Going against everyone else's "B" teams ours finished 6th out of 14 teams. Leading that group was freshman Maddy Lanning with a great 8th place run.
The open runners had the heaviest rains of the day literally running in a downpour. Four girls ran their first race of the season in this race - what a brutal way to start! Bridget Fibbi ran a steady race from start to finish and ended up leading the squad to the line with her 26th place. Casey Kramer and Sam Simone also had their best races of the season despite the conditions.
The varsity race was the last one of the day, so the course was chewed up, muddy, and in some cases under water. Despite missing two of the top three runners for the ACT, the "A" team managed a third place finish of 12 teams just nipping Shaker Hts. The "B" team finished 7th in the same race. Gabby Kreuz and Jessica Sirchen stood out for the "A" team while Celine Mangan and Maggie Boyer led the way for the "B" team.

Workouts Week of Monday, September 7
First some thank yous....
1. Thanks to Cathy and Kelly Gallagher for spearheading the team clothing for
this season. Everybody should use a Sharpie to put their names on the tag of
their shirts so that they don't get mixed with someone else. If you haven't
paid yet, please bring money to the Gallaghers soon!
2. Thanks to the team for the loud cheers during the half-marathon this
morning. You were quite vocal and the signs were great. I especially
appreciate the "eyes up" coaching advice - I got them back up after that
comment.
As a group we are off to a sluggish start. I'm guessing that is mostly because
we haven't done any race pace work yet, but that changes this week. If you look
at the team's 10 Commandments, having "Faith" is the first one. That can be
taken a lot of ways, but right now that mostly means have faith in yourselves,
your teammates, and your training. We WILL get faster, but we'll have to work
hard to get there. The varsity made that commitment to me after the race at
Walsh...I'm going to hold you to it.
Below is the plan for the next week and beyond.
Monday, September 8 - workout at memorial field done at 5:40...3 x 400, 1 x
1600, 2 x 800, 3 x 400 for groups 3 and 4. Groups one and 2 will have parts of
this, but not all.
Tuesday, September 9 - practice at SJA - typical Tuesday we will have team
meeting first then run, lift, etc...done by 5:15 for the shorter groups 5:30 for
the longer groups
Wednesday, September 10 - practice at Mastick - Time Trial #4 (last one for the
season). Should be done by 5:30
Thursday, September 11 - typical Thursday without Yoga. Done by 5:00
Friday, September 12 - This will be an early dismissal day - 11:00AM. Instead
of torturing everyone by making them stay late for practice, I will allow the
captains to run it. Team meeting in Room 331 at 11:20 then typical pre-meet
practice.
Team dinner at Harter's...ALL PARENTS INVITED...time to be announced. Directions not listed here - do not want that info to be public domain.
Saturday, September 13 - Meet at McDonough - it appears we will take the whole
team to McDonough. I will try to enter 2 varsities at this meet so we can have
14 run together. I'll bust out the purples again if they let us enter two
teams.
Sunday, September 14 - you're free from all Kieser Tyranny.
following week...
Monday - Mastick long run with fast last mile (same length as last run
hopefully)
Wed - workout with St. Ed's at memorial field - repeat 600's
Friday - leave for Dayton - All-Catholic meet
following week after that...
Monday Mastick cut down run
Wed - hopefully a workout at Edgewater with Iggy's
Friday - Gilmour Invite...to be determined if varsity is racing or not
I especially
appreciate the "eyes up" coaching advice - I got them back up after that
comment.

Walsh Tomahawk Review
Today the cross country team went to the Walsh Tomahawk run. In the reserve gold race we had a front runner for the second week in a row. This time freshman Grace Harter took the lead about a half mile into the race and held on for victory in a PR of 21:53. Her's was the first of 12 PR's earned by the reserves. As a team, the Jags finished 2nd out of 9 teams.
The varsity finished 7th in a competitive field of 18 teams. The team welcomed back Kristin Karn who finished in 12 place overall. She was followed to the line by Kelly Gallagher, Melissa Bresnahan, Taylor Whisler, Gabby Kreuz, Erin Gaffney, and Emma Cleary.
SJA competed in the "varsity gold" and "reserve gold" races

Shaking the Rust Off at Bucyrus
Most schools opened the season last weekend, but for SJA the rust-breaker was the Bucyrus Elks Invitational. This was our first time visiting the Elks invitational. After a rough week and an early bus trip (6:00AM!) the JV got us off to a strong start. A whopping 16 first-time racers toed the line along with a handful of others for SJA, but it was a senior who took last year off that led the way. Finishing in a PR and getting second place overall was Emma Cleary. Emma ran a brilliant race that saw her sit on the shoulders of the right people then outkick them in the final straight.
The varsity crew, inspired by so many strong JV races, knew they had their hands full with Hilliard Davidson. It turns out Davidson was much more prepared for this meet as they easily won the race. We used our depth to earn second place, but I think all of us left the meet realizing we're not nearly as far along as we thought...there is a LOT of work to be done.

Training Information
Below are attachments for our current training block. We are beginning our "pre-season base building phase" Remember, championships are won in the pre-season. Work as a TEAM to achieve OUR goals.
"pre-season base phase" - 5 weeks July 7 to Aug 1o
"early-competition phase" - 4 weeks Aug 11 to Sept 7
"competition phase" - 4 weeks Sept 8 to Oct 5
"championship phase" - 4 weeks Oct 6 to Nov 1
Goal mileages for the next 6 weeks - mileage link
These mileages are simply goals. The idea behind this is to start gradual and build up. It has been proven time and again that more mileage will yield better results, but you should NOT run yourself into injury. If you feel something that is wrong and nagging, take a few days off and tell me immediately. To help avoid injury, always stretch and wear proper footwear. Strength training will also help prevent injury.
Below are our time trial results from the past few years. This is good information to have because you can see how much you have improved (or not) in a few different ways.
time trial results from last 3 years - link here
Lastly, here is a link to our current training pace table. This is a very large and confusing table - the only part YOU need right now is the part right next to your name in the column "recovery run pace". This is the pace per mile that you should keep on your regular runs. You are of course allowed to go faster, but don't run hard every day - you need to recover between runs.
click here for the training pace table
Remember, these training paces are based on your time trial. If you didn't run the time trial, then find somebody near your ability that did and use their pace until the next time trial. If you feel like your goal pace is too slow then run the next time trial faster!

It's Time to get things cranking
June is gone, you've been out of classes for almost a month, and track is long in the rear view mirror.
Ladies, championships and PR's are earned in the summer. If you want to get better you'll want to start up your running now. There is a large handful of you that are skipping practices for no reason, yet last fall you promised yourselves and the coaches that you'll do more for next year. Well, next year is here. Why are you sleeping in? Why are you being lazy? Practices are not intense - they are simply meant to get us together as a team to get in shape together.
For you upperclass ladies - life will not be as nice and "cushy" as it was your freshman year. Think long and hard about your commitment to this program.
To those of you who have been showing up, keep up the great work and keep bugging your friends/teammates to get on the ball!
To Bride and Victoria...we wish a speedy recovery to both of you!!!! Get healthy soon!!!

Great first Day!
It was great to have such a turnout on the very first day of "practice" Today was actually more of a meet-and-greet so the team could get to know each other a little better. In all, there were 21 current team members with 9 being freshmen. There were also 5 alums that came back....Daugherty, Kaufmann, and Volk from '08, Whisler from '07, and Peters from '01.
There will NOT be any practices next week. We resume on Tuesday June 24th at South Mastick.
Be sure to sign up for camp soon - space is severely limited!!!
Future dates: (all at South Mastick) 9:00AM till about 10:30/10:45

Check out the latest on flip flops
Flip-Flop Flaws

According to a new study, the ubiquitous summer shoe may be bad for your ankles and feet.
Jun 10, 2008
Summer is when the rubber hits the road. We're talking about flip-flops, the ubiquitous sandals that consist of little more than a sole held onto the foot by a Y-shaped thong. Flip-flops used to be relegated to the beach or the locker room, but in the last few years they seem to have become the footwear of choice for a whole generation. Back in 2005 some members of the Northwestern University national champion women's lacrosse team drew flack for wearing flip-flops when they met with President Bush at the White House.
Questions of etiquette aside, flip-flops may not be the best choice for health reasons. In a study presented last week at the annual meeting of the American College of Sports Medicine, researchers at Auburn University found that flip-flops actually alter the way wearers walk. That change in gait can cause persistent foot and ankle pain—the kinds of problems usually associated with a fondness for Manolos and Jimmy Choos.
Justin Shroyer, a doctoral student in biomechanics at Auburn, and Dr. Wendi Weimar, the director of Auburn's biomechanics laboratory, were tossing around ideas for a research project when they hit upon a subject that seemed ripe for exploration. "We're biomechanists," explains Shroyer. "We can't go anywhere without analyzing the way someone walks." They noticed that when students came back from summer vacation they often complained of pain in their feet, ankles and lower legs. The same students were also likely to be flip-flop fans (as is Shroyer, as a matter of fact). Could there be a connection?
To find out, Shroyer solicited 39 college-age female and male volunteers. The participants wore thong-style, flat-soled flip-flops and then regular athletic shoes while walking on a platform that measured the force they exerted when their feet struck the ground. Shroyer also filmed them as they walked so he could study differences in the movements of their hips, legs, knees, ankles, feet and toes.
After digitizing all these images and analyzing the data, Shroyer came up with some disturbing conclusions for those of us who treasure the freedom of flip-flops. He found that flip-flop wearers take shorter steps. The result is more stress on the body because you have to move more to go the same distance as people wearing other kinds of shoes. That could mean a higher risk of muscle and joint pain in the legs.
Toes are another problem area. "When you wear flip-flops, you kind of scrunch your toes to keep the flip-flop on your foot," Shroyer says. That constant pressure often adds up to throbbing and tenderness in the toes. "The body is an amazing machine," Shroyer explains. "When you do one thing, other things turn off and on. By engaging the muscles that scrunch your toes, you are turning off the muscles that would bring your toes up." That also means that you can't lift your foot up as much when you walk—hence the characteristic flip-flop shuffle.
Shroyer's analysis of the mechanics of flip-flop wearing isn't the first warning about their dangers. The American College of Foot and Ankle Surgeons has reported an increase in heel pain among flip-flop wearers, especially in the spring, when they make the switch from sturdier winter shoes. The problem is exacerbated when people who are overweight or sedentary wear flip-flops. One of the most common sources of heel pain is plantar fasciitis, an inflammation of the connective tissue that links the toes to the heel bone. Being overweight and wearing ill-fitting shoes make it much more likely that you will suffer from plantar fasciitis. Thin-soled flip-flops without arch support aggravate the effects of any existing sources of strain on the legs and feet (such as too much weight or weak muscle tone).
Does this mean that you should throw out your beloved flip-flops or walk barefoot? Not necessarily. Like all good things, flip-flops are probably fine in moderation. Wear them at the beach or even for short jaunts to the mall. But don't make them your everyday footwear. You can get much the same look from sandals that have a little more arch support or another strap that keeps them on (and gives your scrunched up toes a rest). Shroyer also suggests replacing flip-flops more often. "Usually people break their shoes in so they become more comfortable," he says. With flip-flops, he says, "that is probably the point where you need to get rid of them."
If you're already experiencing pain, kick those flip-flops to the back of your closet and slip on footwear with more support until you feel better. If you have flat fleet, arch supports may help; you can find relatively inexpensive ones at the drugstore. If the pain doesn't go away, see your doctor. In a few cases foot and heel pain could signal more serious medical conditions like arthritis or even a stress fracture.
